The taper: how to arrive at race day fit, fresh, and not panicking

Tapering works because fitness and fatigue fade at completely different speeds. Here is how to use that gap, how long to take, and why you will feel awful halfway through.

A taper works because fitness and fatigue clear at completely different speeds. Cut your training volume and the tiredness drains out of your legs within days, while the fitness you spent months building barely moves. That gap is the entire trick. You are not gaining anything in the last two weeks — you are uncovering what was already there.

In practice: cut volume hard, keep training the same number of days, keep short touches of race intensity in all three sports, and give yourself about a week for a sprint, two weeks for a 70.3, two to three for an Ironman. Two clocks, running at very different speeds

Every training-load model in common use rests on the same observation, going back to Eric Banister's fitness–fatigue work: one training session produces two effects. A positive one that builds slowly and fades slowly, and a negative one that is larger in the moment but clears much faster. How you feel on a given day is the difference between them.

The software version of this is CTL, ATL, and form — covered in detail here. CTL, labeled "fitness", is a rolling average of your training load over roughly six weeks. ATL, labeled "fatigue", is the same average over roughly one week. Form is CTL minus ATL.

Now do the arithmetic on backing off. Halve your training load and the seven-day average collapses within about a week, because a week is all it remembers. The six-week average takes a month and a half to fully notice. Two weeks of reduced volume costs you a handful of CTL points and takes away most of your accumulated fatigue. Form climbs sharply, and it climbs almost entirely because fatigue left, not because fitness arrived.

Be honest about what that is: arithmetic on a model, not a measurement of your body. The time constants are convention. But the direction is right, it matches what athletes consistently report, and it is the clearest way to see why two weeks of doing less makes you faster.

What you can and cannot gain in the last two weeks

Adaptation is slow and it is not on your schedule. Some responses to hard training show up in days; others take weeks. Nobody can tell you precisely when a given session will land.

That uncertainty is exactly why cramming is a bad bet. The fatigue from a big session is guaranteed and arrives immediately. The fitness from it is uncertain and arrives late — quite possibly after your race. You are trading a certain cost for a probably-too-late benefit.

There are real things you gain in the taper, though, and they are worth naming:

  • Full muscle glycogen. You stop emptying the tank faster than you refill it.
  • A cleared sleep debt. Often the single biggest change, and one nobody puts on a chart.
  • Sharpness. Short efforts at race pace with full recovery keep the neuromuscular side awake without costing anything.
  • Small niggles going quiet. Two weeks of reduced load resolves a surprising number of low-grade complaints.

None of those are fitness. All of them show up on race day.

How long to taper

Two things set the length: how long the race is, and how much you have been training. A bigger recent load takes longer to shed.

An athlete going into a 70.3 off 6 hours a week does not need the same taper as one coming off 14 hours — there is simply less fatigue to clear. Age, training history, and how quickly you personally lose sharpness all move the number too, and they move it in ways no published range can predict for you.

Which means the ranges above are a starting point, not an answer. The most useful data you have is your own race history: what you did before the races you executed well, and before the ones where you felt flat on the start line. Write it down after every race, because you will not remember it in a year. The three dials: volume, frequency, intensity

Almost all of the useful advice about tapering reduces to moving three dials in three different directions.

Volume goes down a lot. This is the dial that does the work. Common guidance is cutting total volume by roughly 40–60% across the taper, with the deepest cut in race week. The reduction should come mostly out of the long sessions — the four-hour ride is where the fatigue lives.

Frequency stays close to normal. Keep touching all three sports at close to your usual number of sessions per week. Swimming punishes absence faster than the other two; a week out of the water and the feel for it goes. Keeping the shape of your week familiar also means nothing about race week is new.

Intensity stays, but gets short. Keep race-pace efforts in every sport, with full recovery, and stop while they still feel easy. A few three-minute efforts at 70.3 race pace cost you almost nothing and keep the system that produces that pace switched on.

Get those directions backward — cut intensity and frequency while keeping some volume — and you get the classic bad taper: flat legs, no snap, and the unmistakable feeling on race morning that your body has forgotten how to go fast.

An example two-week taper for a 70.3

Assume a normal build week of about 12–13 hours: two swims, three rides including a long one on Saturday, three runs including a long one on Sunday, and a rest day on Friday.

In this example the first taper week lands at roughly two-thirds of a normal week's hours and race week at roughly a third — averaging out across the two weeks to about the halving that taper guidance describes. Notice what survives the cut: every sport is touched every few days, and every week still contains work at race pace. What disappears is duration, and specifically the duration of the long sessions.

That last Saturday session matters more than it looks. Twenty-five minutes with a few short efforts does nothing for your fitness and a great deal for waking your legs up, checking your gear works, and giving your nerves somewhere useful to go.

The four ways tapers go wrong

Cramming fitness into the last two weeks. The most common and the most expensive. A missed block cannot be recovered in the final two weeks; all you succeed in importing is the fatigue. If you arrive at the taper behind, race the fitness you have.

Stopping completely. Taking the last five days entirely off feels virtuous and produces the flattest race legs in the sport. Rest removes fatigue, but the sharpness goes with it. Reduce, do not stop.

Tapering too long. Three weeks of easy work before an Olympic-distance race sheds all the fatigue in the first week and then quietly starts costing fitness. The line to watch: once form has climbed and you feel good, extra taper is no longer buying anything.

Changing nothing until race week. A taper compressed into six days is a shock, not a taper. Fatigue clears on a curve, and starting the reduction a week earlier and grading it downward gets you to race morning without the whiplash of a sudden stop.

The taper crazies are normal

This section exists because almost nobody warns athletes about it, and it causes real damage — people abandon good tapers because they think something has gone wrong.

Expect some or all of the following, usually worst in the second week:

  • Phantom niggles. A twinge in a knee that has never hurt, a suspicious ache in an Achilles. Your body is producing the same background noise it always does; you now have the spare attention to hear it.
  • Terrible sleep. Often for several nights running. Less training means less of the tiredness that has been putting you under, and nerves take the space.
  • Feeling flat and slow. Race-pace efforts feel harder than they did mid-build. This is extremely common and is not a signal about your fitness.
  • Sudden certainty that it has all gone. Usually around four or five days out. It has not gone. Six weeks of load does not evaporate in nine days.
  • Restlessness and a short temper. Ask anyone who lives with a triathlete.

An honest caveat: this pattern is described so consistently by so many athletes that it is worth planning for, but the explanations above are plausible rather than proven. What matters practically is that none of it is evidence you tapered wrong, and none of it predicts a bad race.

The one thing worth separating from the taper crazies is genuine illness or a deeper problem. A sore throat, a fever, a resting heart rate that is elevated for days rather than hours, or a mood and fatigue picture that started well before the taper are different animals — the signs worth taking seriously are largely the ones that were already there during the build.

Arriving at the taper already behind

Sometimes the last block did not happen. Illness, work, a strained calf, three weeks of missed sessions. The instinct is to push the build a week later and shorten the taper. Resist it — a shortened taper reliably makes a race worse, while a slightly smaller build reliably makes it a little slower. Take the small loss.

Adjust the target instead of the taper: a pacing plan built around the fitness you actually have will beat a heroic one built around the fitness you meant to have. The day before, and the morning of

Do something short the day before. Twenty to thirty minutes total, easy, with two or three efforts of twenty to thirty seconds at race pace in whichever sports are convenient. It costs nothing, it confirms the bike works, and it stops race morning being the first time your body has moved fast in days.

Then accept the last honest point about the whole exercise. The taper does not make you fitter. It lets you show up as the athlete the last six months built, rather than the exhausted version of them who has been showing up to training. Feeling underworked in the last week is the taper working exactly as intended.

Questions athletes ask

How long should I taper for a 70.3?

Two weeks suits most athletes for a 70.3, with the volume cut graded rather than sudden: roughly two-thirds of a normal week's hours in the first taper week, and roughly a third in race week. Keep the number of sessions close to normal and keep short race-pace efforts in all three sports throughout. If you have been training under about 8 hours a week, 10 days is usually enough, because there is less accumulated fatigue to clear. If you have been training 12 hours or more, use the full two weeks.

Should I train the day before a race?

Yes — something short and easy. Twenty to thirty minutes in total, with two or three efforts of twenty to thirty seconds at race pace, in whichever sports are practical given travel and transition drop-off. Complete rest the day before tends to leave athletes feeling flat and sluggish on the start line. A short session wakes the legs up, confirms your equipment works, and gives race-eve nerves somewhere to go. It is not training and should never feel like it.

Why do I feel worse during the taper?

Feeling flat, sleeping badly, and noticing new aches partway through a taper is so common it is close to universal, and it is not a sign the taper has failed. With less training there is less of the tiredness that has been masking small aches and putting you to sleep, and more spare attention to notice both. Race-pace efforts frequently feel harder in the second taper week than they did mid-build. None of it predicts your race. Six weeks of accumulated training does not disappear in nine easy days.

Do I need to taper for a B race?

Only lightly. For a B race the point is to race usefully without interrupting the build, so two to four easy days beforehand is normally enough — drop the long session and any hard interval work, keep everything else. You will race a little heavy-legged, and that is the intended trade. Save the full taper for the race you actually care about. The exception is a long B race, such as a 70.3 used as preparation for an Ironman, which does enough damage to deserve a proper reduced week either side of it.

Does a taper make you lose fitness?

Barely, at the lengths people actually use. Accumulated fitness responds to changes over roughly six weeks, so two weeks of reduced volume costs very little of it, while fatigue responds over roughly one week and clears almost completely. That difference in timescale is what makes the taper work at all. Tapers long enough to genuinely cost fitness are in the three-week-plus range, which is why a three-week taper before a short race is a mistake and the same three weeks before an Ironman is not.
