Zone 2 training: why going easier makes you faster
Zone 2 is the effort you can hold for hours and still talk through. Here is what it does, how to find yours without a lab test, and where the popular version of the story overstates its case.
Zone 2 is the fastest you can go while still holding a proper conversation — roughly 56–75% of your threshold power on the bike, or 81–89% of your threshold heart rate. It sits below the first of your two physiological turn points, the effort at which lactate first starts climbing above resting levels. It matters because it is the only intensity you can do a lot of, week after week, without needing days to recover. The aerobic engine that decides your Ironman bike split, whether you fade in the last 10 km of a marathon, and how quickly you recover between hard intervals is built mostly at that effort. The catch is that most self-coached athletes almost never go there.
What zone 2 actually is
Your body has two thresholds, not one. The first — variously called LT1, VT1, the aerobic threshold, or the first ventilatory threshold — is the point where lactate production first rises measurably above resting and your breathing first becomes noticeably deeper. You can go for a very long time just under it. The second, higher one is the familiar lactate threshold or FTP: the hardest effort you can hold for roughly an hour before things unravel quickly.
Zone 2 is the band that sits under the first turn point. In a lab it is found with blood lactate samples or gas exchange. In the wild it is approximated with percentages of a threshold you tested yourself, which is fine, because the underlying thing is a broad band, not a cliff edge.
Now the confusing part, and it causes real damage: "zone 2" means two different things depending on which model you are looking at. In the common five-zone model used by most watches and platforms, zone 2 is easy aerobic work — the thing this article is about. In the three-zone polarized model that sports scientists use, zone 2 is the middle band between the two thresholds, and the whole point of polarized training is to spend very little time there. Same label, opposite advice. Whenever someone tells you to live in zone 2 or to avoid zone 2, check which map they are reading.
The five-zone map, anchored to your threshold
These are the conventional five-zone boundaries, expressed as percentages of your threshold values — not your maximum heart rate. Mixing those two up is the single most common zone error, and it puts every band roughly 10 percentage points too high.

Run pace is given as a percentage of your threshold speed, so higher percentages are faster. A worked example: if your threshold run pace is 4:30/km, zone 2 runs land somewhere around 5:03–5:38/km. With an FTP of 250 W, zone 2 riding is roughly 140–188 W. With a threshold heart rate of 165, zone 2 is about 134–147 bpm.
Different platforms draw these lines a few percent apart from each other, and none of them is measuring you. Treat the boundaries as fuzzy. What matters is that zone 2 is comfortably below the effort where you start breathing hard, and zone 3 is the band where a lot of athletes spend their entire training life without meaning to.
Why the easy work carries endurance sport
Easy aerobic work drives a specific set of adaptations, and they are exactly the ones that decide long-course performance: more mitochondria in the muscle fibers you use most, denser capillary networks feeding those fibers, a stronger and better-filling heart, and a better ability to burn fat at a given pace so you spend less of your limited stored carbohydrate early in a race.
None of that happens quickly. These are structural changes measured in months and seasons, and they respond mainly to accumulated time — which is precisely why the intensity has to be low. The adaptations need volume, and volume is only available at an effort that does not wreck you.
There is a second, less glamorous argument that is probably more important in practice. Easy sessions cost very little recovery. That means they leave your hard sessions intact. An athlete who rides genuinely easy on Wednesday arrives at Saturday's intervals able to actually complete them at the intended intensity. An athlete who rides Wednesday at a moderate, satisfying, slightly-too-hard effort arrives at Saturday tired, executes the intervals at 90% of the intended quality, and gets less out of both days.
And easy work is orthopedically cheap. Most running injuries come from too much intensity too soon, not too many easy kilometers. Building tolerance in tendons, bone, and connective tissue takes repeated low-stress loading over months.
The moderate-intensity trap
Here is the pattern that shows up in almost every self-coached athlete's training file: the easy days are too hard and the hard days are too soft. Everything collapses toward a comfortable, satisfying middle — zone 3, tempo, "comfortably hard".
It happens for understandable reasons. Group rides get raced. Strava segments sit on the route home. Hilly terrain drags an easy run into tempo on every climb. Running by feel defaults to whatever pace feels natural, which for most people is somewhere near their aerobic threshold, not below it. And a session that leaves you a little wrecked feels productive in a way that ninety easy minutes does not.
The cost is that you get the worst of both. Moderate work carries enough fatigue to blunt your genuinely hard sessions, but not enough intensity to drive the adaptations that need real intensity. You accumulate a lot of fitness that all looks the same. Progress stalls, and the usual response — train harder — makes it worse, because the problem was never effort.
The fix is unglamorous: make the easy days easier so the hard days can be harder. Most athletes who make that single change find their interval sessions improve within a few weeks, without adding a minute of training.
Two honest caveats. The moderate band is not poison — it is genuine race-pace work for half and full-distance racing, and it belongs in a long-course build. And the "gray zone" is coaching convention, not a physiological cliff. Nothing dramatic happens at 90% of threshold heart rate. The argument against living there is about opportunity cost across a whole week, not about the effort itself being harmful.
Finding zone 2 without a lab
Four field methods, roughly in order of how much they deserve your trust.
The talk test. You should be able to speak two or three full sentences without pausing to breathe. Not a word or two, not a whole paragraph. If you have to break sentences to breathe, you have gone above zone 2. If you can recite a shopping list without noticing, you are in zone 1. This tracks the first turn point better than most people expect and costs nothing.
Threshold-anchored zones. Get a real threshold number — a 20-minute time trial, a 30-minute solo effort with heart rate averaged over the last 20 minutes, or a recent all-out race of 30–60 minutes — and take percentages of it, using the table above. This is the standard approach and it works. What matters is that the anchor is current and that it is a threshold value, not a maximum.
Heart-rate drift on a long steady session. Ride or run 60–90 minutes at a candidate zone 2 effort, holding power or pace steady, and split it in half. If your heart rate in the second half is more than about 5% higher than the first for the same output, you were probably above zone 2. If it stays flat, you were in it. Confounders are real: heat, dehydration, and running out of fuel all produce the same climb, so do this on a moderate day and eat something.
Whatever your watch says. Device zone estimates are a reasonable starting point and they are free. Their limitation is that they are usually derived from an estimated maximum heart rate or an estimated threshold that may be months old, and small errors in that anchor shift every zone boundary. Use them, but sanity-check the zone 2 ceiling against the talk test on your next easy ride. If the two disagree, the talk test wins.
A few things worth knowing about heart rate specifically, because it is what most athletes steer by. It lags effort by 30–60 seconds, so it is useless for short intervals and for the first ten minutes of anything. It runs high in heat and after poor sleep. And it can be suppressed when you are deeply fatigued, which means a low heart rate is not always good news. Power and pace do not lag and do not care about the weather, which makes them better for prescribing the session — and worse at telling you what today's session is actually costing you. Use both.

Zone 2 is not magic
The last few years produced a lot of confident content about zone 2, and the underlying evidence is messier than the confident version suggests. Three things worth knowing before you reorganize your training around it.
The polarized-versus-pyramidal question is genuinely unsettled. Polarized training means most of your volume very easy and a meaningful slice very hard, with little in the middle. Pyramidal means most easy, a moderate amount of tempo, a little very hard. Both describe real elite athletes. The observational studies of what world-class endurance athletes actually do show plenty of both, often varying by sport and by phase of the season. The controlled trials comparing the two are small, short, run mostly in already-trained athletes, and produce inconsistent results. Anyone telling you the science has settled on one distribution is ahead of the data.
How you count changes the answer. An interval session with a 20-minute warm-up, 20 minutes of hard work, and a 20-minute cool-down is one hard session if you count by session goal, and two-thirds easy if you count by time in zone. Those two accounting methods produce very different "80/20" numbers from the identical training week. A lot of apparent disagreement between studies is really disagreement about arithmetic. When someone quotes an intensity distribution, the first question is which way they counted.
The robust finding is not about zone 2 specifically. What survives across most of the literature and most coaching experience is simpler: total volume and consistency are the dominant drivers of endurance performance, and spending a large majority of that volume at low intensity is what makes the volume sustainable. Zone 2 is not a metabolic switch you flip. It is the intensity at which you can accumulate the hours without wrecking your recovery — and the hours are the thing that works.
One practical consequence that often gets missed: the 80/20 advice comes from athletes training a lot. If you have five hours a week, 80/20 gives you an hour of quality, and that may not be enough intensity to keep your top end moving. Low-volume athletes generally need proportionally more hard work than the elite distributions suggest, because they simply do not have enough total hours for the easy work to do its job alone. Scale the principle; do not copy the ratio from someone training fifteen hours more than you.
How much zone 2 in a real week
Counting by session rather than by minutes, because it is easier to actually follow:
At 5–7 hours a week, run one or two quality sessions, and make everything else genuinely easy. At 8–12 hours, two or three quality sessions, with the long ride and long run firmly in zone 2. At 13 hours and up, three or occasionally four, and the extra hours all go into easy volume, not into more intensity.
"Quality" here means anything with real intensity in it — threshold intervals, VO2 work, race-pace efforts, a hard brick. Everything else is easy, and easy means the talk test, not "easy for me".
The place this most often breaks down is the long ride. It should be the biggest chunk of zone 2 in your week, and it is routinely the session that turns into three hours of tempo because there was a hill, a headwind, or a friend. Protect it.
Making easy days actually easy takes some planning. Ride alone or agree the pace out loud beforehand. Choose flat routes for easy runs, or walk the hills without embarrassment. Set a power or heart-rate ceiling and treat it as a hard limit rather than a suggestion. Expect your heart rate to run 5–10 beats high in heat and adjust the pace down rather than pushing through. And note the asymmetry between sports: on the bike, easy is easy because you can freewheel, while running has a mechanical floor — for many athletes, true zone 2 running is a slow jog or even run-walk intervals at first. That is normal, it is not a verdict on your fitness, and it gets faster.

The short version
Go easy enough that you could talk, on most of your sessions, most of the time. Make the remaining one to three sessions a week genuinely hard. Do that for months rather than weeks. The reason zone 2 works is not that it is a special metabolic state — it is that it is the only intensity at which you can do enough training to matter, and the training is what makes you faster.
Questions athletes ask
How do I know I'm in zone 2?
The most reliable field check is the talk test: in zone 2 you can speak two or three full sentences without pausing to breathe. If you have to break sentences to catch your breath, you have drifted above it. Numerically, zone 2 is roughly 81–89% of your threshold heart rate, 56–75% of your FTP, or 80–89% of your threshold run speed — note that those are percentages of threshold, not of maximum heart rate. A third check for longer sessions: hold steady power or pace for 60–90 minutes and compare your average heart rate in each half. If the second half is more than about 5% higher, you were probably above zone 2, assuming you were adequately fueled and it was not unusually hot.
How much of my training should be zone 2?
A common target is around 80% of your training time at low intensity, but the useful version is counted by session rather than by minutes. Training 5–7 hours a week, do one or two genuinely hard sessions and make everything else easy. At 8–12 hours, two or three. Above 13 hours, three or four, with all the additional volume going into easy work rather than more intensity. One caveat that matters: the 80/20 guidance comes from athletes training a lot, and low-volume athletes generally need proportionally more hard work, because five hours a week does not contain enough total volume for the easy work to carry the load on its own.
Is zone 2 the same as MAF?
They overlap but are not the same thing. MAF is Phil Maffetone's method, whose best-known component is a heart-rate ceiling of 180 minus your age, adjusted up or down for training history, illness, and injury. That ceiling often lands close to the top of a typical athlete's zone 2, which is why the two get treated as interchangeable. The difference is that MAF is a fixed formula based on age, while zone 2 is anchored to your own measured threshold — so for athletes whose maximum and threshold heart rates sit well above or below average for their age, the MAF number can be significantly off. MAF is also a complete training approach, prescribing months spent entirely below that ceiling, whereas zone 2 is just a label for one intensity band within a week that also contains hard work.
My zone 2 pace feels embarrassingly slow — is that normal?
Yes, and it is especially common in running, where you cannot freewheel the way you can on a bike. Many athletes find their true zone 2 running pace is 60–90 seconds per kilometer slower than the pace they habitually train at, and that walking the hills is the only way to stay under the ceiling on rolling terrain. That is a sign your easy pace has been too fast for a long time, not a sign that you are unfit. Zone 2 pace improves as your aerobic base develops — the heart rate ceiling stays where it is and the speed at that ceiling gradually increases, which is one of the clearest markers of aerobic progress you can track without a lab.
Can I do zone 2 training on an indoor trainer or treadmill?
Indoors is arguably the best place for it, because the two things that most often push easy sessions too hard — hills and other people — are absent. On a trainer you can hold a target power exactly; on a treadmill you can hold a target pace exactly. The one adjustment to make is for heat: indoor sessions run hotter with less airflow, so your heart rate will sit several beats above the equivalent outdoor effort. Use a fan, and if you are steering by heart rate indoors, expect to hold slightly lower power or pace than you would outside for the same zone.
